Build Serious Muscle at Home With No Equipment
No Gym? No Problem
Many people believe you can't build serious mass at home. They are wrong. Gymnasts have some of the most impressive physiques in the world, built largely with bodyweight training.
Calisthenics for Hypertrophy
The key to bodyweight muscle growth is mechanical disadvantage . Since we can't add weight plates, we must change the angle or leverage to make the exercise harder.
- Pushups -> Diamond Pushups -> Archer Pushups -> One Arm Pushups
- Squats -> Split Squats -> Bulgarian Split Squats -> Pistol Squats
The Secret Weapon: Tempo
If regular pushups are too easy, slow them down. Use a 3-1-3 tempo:
3 seconds down (eccentric)
1 second pause at bottom (isometric)
3 seconds up (concentric)
This drastically increases Time Under Tension (TUT), stimulating growth factors.
The 12-Week Program
Perform this routine 4 days per week (e.g., Mon/Tue/Thu/Fri).
Full Body Circuit (Repeat 3-4x)
- 1. Decline Pushups (feet on chair) 8-15 reps
- 2. Bulgarian Split Squats 8-12 reps/leg
- 3. Inverted Rows (under table/desk) 8-12 reps
- 4. Pike Pushups (shoulders) 6-10 reps
- 5. Single Leg Glute Bridges 10-15 reps/leg
- 6. Doorframe Curls or Towel Curls 10-15 reps
Rest 90 seconds between rounds.
